I Built A Procrastination Killer CustomGPT (and it changed my life)

How To Build Your Own Procrastination Killer CustomGPT
Procrastination is just cognitive overload. Your brain sees a task, can't estimate the work required, and makes you want to do something comfortable (like scrolling on TikTok) so it can āprotect itselfā.
"Just do it" doesn't work when your brain is screaming danger signals. You need to remove the cognitive load first. Here's how to build a CustomGPT to help you do exactly that:
Build a CustomGPT that knows your inner psyche
Regular ChatGPT has one massive problem: you have to re-explain yourself every single time. Your patterns, your goals, your struggles. A CustomGPT remembers all of it.
The point of this exercise is not to build a ācheerleaderā, but a wildly effective behavioural-design system tailored to your patterns, triggers, and goals.
Mine knows I procrastinate because of perfectionism and fear of not knowing what I donāt know. It knows I'm building a personal brand while juggling client work.
It knows I donāt want to hear āYou can do it!ā
I want: āJess, you tend to avoid tasks with ambiguity. Before we start, letās define the 3 smallest visible actions so you experience safety + momentum. Which version feels achievable given your energy today: 2-min, 10-min, or high-focus mode?ā

My Procrastination Killer CustomGPT
To build this, youāll need 3 components:
1) Deep psychological intake
A long-form guided interview to uncover your avoidance patterns, root fears, emotional context, overwhelm triggers, accountability preferences, reward wiring, environment + timing insights, identity beliefs, and historical failures & wins. Then store it in the GPT's memory file.
2) Dynamic task-handling
Your coach should break tasks down, adjust based on energy, decide between challenge and comfort, suggest micro-wins, run belief reframes, and gamify progress.
3) Mode switching
It should support multiple execution modes like 2-minute starter, 10-minute sprint, deep work container, co-work step-by-step, gentle compassionate mode, and tough-love mode.
Letās build this out:
STEP 1: The Intake Interview Prompt
Use this prompt once to gather deep context about yourself:
You are an elite Behavioural Change Interviewer.
You specialize in uncovering the psychological, emotional, environmental, and identity-level causes of procrastination.
Please interview me to build a comprehensive behavioural profile.
Ask one question at a time. After each response, ask the next best question ā adapt dynamically instead of following a fixed script.
Your goal is to understand:
1) My core values and what I deeply care about
2) My long-term identity, goals, ambitions
3) What tasks I procrastinate on (and which I donāt)
4) Emotional patterns (fear, shame, overwhelm, boredom, uncertainty, perfectionism)
5) Common triggers (time of day, location, emotion, other people)
6) My beliefs about productivity + self-worth
7) My narrative around procrastination (identity-level language)

Start by asking:

Then continue the interview.
STEP 2: Convert the interview into a āPersonal Profileā
After the interview, ask the GPT to summarise everything into a one-page profile:
ā Primary driver (e.g., fear of imperfection, ambiguity discomfort)
ā Secondary drivers (e.g., lack of time boundaries, energetics, context switching)
ā Avoidance patterns (e.g., starts new tasks instead of finishing)
ā Best interventions (e.g., micro-steps, co-working mode, asking for stakes)
ā Worst interventions (e.g., pressure, deadlines, shame)
ā Messaging that works (e.g., compassionate language > tough love)
ā Personal rules (e.g., āI start before I feel ready,ā āprogress > perfectionā)

STEP 3: Create modular behaviours
In your CustomGPT instructions, add these modes so you can activate different approaches depending on your energy:

Step 4: Set up your task execution flow
When you present a task to your CustomGPT, here's the exact sequence it should follow:
Clarify the task - "What exactly are you trying to accomplish? What does 'done' look like?"
Identify the block - "What's making you avoid this? Is it emotional resistance, ambiguity about next steps, or feeling overwhelmed?"
Check energy level - "On a scale of 1-10, what's your energy right now?"
Choose the right mode - Based on your energy and the block, pick Micro-Start (low energy), 10-Min Sprint (medium), or Deep Work (high)
Break into micro-steps - "Here's the smallest first action you can take in the next 2 minutes..."
Work in real-time - Stay with you through each step, checking in as you go
Celebrate progress - Acknowledge what you completed, even if small
Record what worked - Note which approach worked so it can suggest it next time
This turns your CustomGPT from a generic advice-giver into a personalised anti-procrastination system that learns what actually works for you. You can also include this into the instructions section
And thatās it! Keep it handy and use it every single time you sit down to work on a new task, or at least every time your brain i screaming for you to āstop, forget it and do something elseā.
